在馬拉松訓練中,傳統的心率與配速指標常因環境、疲勞與個人體感而有所偏差。而跑步功率(Running Power)是近年馬拉松訓練的新趨勢,能夠更精準地量化你的輸出,讓每一步都高效、可控,真正發揮你的最大潛能!

這份 18 週馬拉松跑步功率訓練計劃,以功率為核心,透過週期化訓練,幫助你提升耐力、經濟性與比賽配速掌控,確保你在賽道上穩定輸出,突破個人極限!

【訓練週期】
📍 基礎耐力期(8 週)
- 透過長距離低強度訓練,提高跑步經濟性與有氧基礎
- 穩定建立跑步功率區間,確保能量使用效率

📍 進展週(6 週)
- 透過間歇跑訓練,提升速度及動作效率
- 加強比賽目標功率下的穩定性與輸出效率

📍 競賽期(4 週)
- 進行模擬比賽強度的訓練,強化比賽目標功率下的經濟性
- 適應比賽節奏,提高肌耐力與策略執行能力

【適合對象】
- 想透過科學化訓練,提升比賽表現的跑者。
- 不想受限於心率與配速,希望更精準掌控訓練強度。
- 近兩年全馬成績在 4 小時 30 分或半馬 2 小時 15 分內,想要通過跑步功率訓練突破馬拉松個人最佳成績的跑者。
- 使用 Stryd 跑步功率計為佳。

【訓練課表概要】
- 每週會有五次的跑步訓練,包括一次間歇訓練、一次長跑訓練,以及三次的輕鬆跑或有氧跑訓練;另外會安排一到兩天的核心力量訓練。
- 週間課表大多落在 40~75 分鐘,長跑訓練安排在週末,主課表最長不超過 2 小時 30 分。
- 課表皆以功率作為訓練強度的標準,以時間(非距離)決定訓練長度,因此就算是不同速度的跑者,所受到的訓練「劑量」都會是相同的。
- 訓練強度皆以臨界功率作為依據,並定期安排測試,因此訓練計劃能做到完全的個人化,且不受地形與風的影響。
