Tri Project - 8 week middle distance plan (RPE)
Tri Project - 8 week middle distance plan (RPE)
Length
8 Weeks
Plan Description
Plan Overview
This plan prepares you for the specific demands of middle distance triathlon — a 1.9km swim, 90km bike, and 21.1km run. Built around Rate of Perceived Exertion (RPE), every session is guided by how your body feels on the day, making this plan accessible regardless of the technology or equipment you have available. Middle distance is a genuine test of endurance, pacing, and mental resilience — a race long enough that mistakes in effort management will cost you, and short enough that you cannot afford to be underdone. This plan develops the fitness, confidence, and race-day execution skills to get you across the line well.
Who This Plan Is For
This plan assumes a solid aerobic foundation already in place. You should be comfortable swimming continuously for at least 40 minutes, sustaining 2–3 hours on the bike, and running regularly with a long run of at least 75 minutes in your recent training history. If you are not yet at this point, we recommend building through our Sprint or Olympic distance plans before stepping up to middle distance.
Beginning this plan without adequate base fitness significantly increases your risk of injury, illness, and arriving under-prepared on race day. Eight weeks is not long enough to build fitness from scratch — it is long enough to sharpen, focus, and peak the fitness you already have.
What the Plan Covers
Your base and build phases will have been established through your longer term training. This plan picks up from there, focusing exclusively on the final two phases of your preparation:
Competition Prep — race-pace efforts, nutrition and pacing strategy, transition practice, and discipline-specific work targeted at the demands of a 1.9km swim, 90km bike, and 21.1km run. RPE targets guide the effort of every session while giving you the flexibility to respond to how your body is feeling on any given day — a skill that is just as valuable in training as it is on race day itself.
Taper — a carefully managed reduction in volume that allows your body to absorb the work done across your months of preparation. The taper is not rest — it is a precision tool. Follow it faithfully. Doing too much in the final 10 days is one of the most common middle distance mistakes, and one of the most damaging to race day performance.
These 8 weeks are about converting your fitness into race-readiness. Trust the work you have already done, respect the taper, and execute with confidence.
Understanding RPE
RPE measures exercise intensity on a scale of 1 to 10 — from complete rest at 1 through to maximum effort at 10. Every session in this plan carries an RPE target that tells you how hard the effort should feel. At middle distance, learning to manage effort by feel is particularly valuable — conditions, nutrition, and cumulative fatigue will all influence how a given pace or power output feels on race day. Athletes who can regulate intensity through feel rather than numbers alone are better equipped to adapt and execute when things do not go to plan.
Medical Disclaimer
This plan is for informational purposes only and does not constitute medical advice. Middle distance triathlon places significant demands on the cardiovascular and musculoskeletal systems. Consult a qualified medical professional before beginning this or any high-intensity training programme, particularly if you have pre-existing health conditions. The Tri Project accepts no liability for injury or adverse health outcomes. You train at your own risk. If you experience chest pain, dizziness, or disproportionate breathlessness during training, stop immediately and seek medical attention.
A Final Word
Eight weeks. Three disciplines. One finish line. Stay consistent, trust the process, and respect the taper. We will see you there.
