The move from Olympic racing to Challenge Shanghai is not just about adding distance. It is about learning to hold quality longer, pace with more discipline, and still run well after an 87 km bike. This 36-week Competitive Intermediate Middle Distance Triathlon training plan is built for athletes who want a deeper performance build before taking on Shanghai’s 1.9 km swim, 87 km bike, and 20 km run.
You begin with 12 weeks devoted to rebuilding or strengthening the aerobic base, swim technique, functional strength, and training consistency. That foundation matters if your recent endurance work has been inconsistent, because the next 24 weeks become progressively more specific and demanding.
As the race phase develops, training volume starts near 7.5 hours per week and rises toward approximately 12. A 3:1 load-and-recovery structure gives you three progressive weeks followed by one active-recovery week, helping you absorb harder work without turning the entire build into a fatigue contest.
What you are preparing to do in Shanghai:
✅ Exit the two-lap swim with better technique and control through structured swim work and open-water practice.
✅ Hold steadier output across four bike loops using heart rate and power-based sessions.
✅ Carry fitness into the 20 km run through progressive brick training rather than discovering your bike-to-run limits on race day.
✅ Develop more race-relevant speed through tempo, VO2 max, and anaerobic-threshold work.
✅ Use strength training to support durability, movement quality, and the demands of a long competitive build.
Garmin-compatible workouts make execution easier, while the Race Pace Strategy Calculator helps organize your race-day pacing. Use the Triathlon Fueling Calculator to build a nutrition approach for the bike and run, and the Race Predictor Calculator to estimate potential performance as your preparation advances.
Personalized email coach support is available when you need help interpreting a workout, adjusting progression, or making race-week decisions.
For the athlete who has already learned how to finish shorter races, this plan is about learning how to race longer with purpose. Give yourself 36 weeks to turn existing experience into stronger execution at Challenge Shanghai.
