Challenge Shanghai is fast enough to reward fitness, but long enough to expose every pacing mistake. This 36-week Advanced Middle Distance Triathlon training plan gives serious age-group athletes a longer runway to build strength, deepen endurance, and sharpen the power needed for Shanghai’s 1.9 km swim, 87 km bike, and 20 km run.
FOUNDATION: WEEKS 1–12
The opening 12 weeks establish the platform for harder race-specific work. Functional strength, foundational endurance, and swim-technique development take priority so later intensity is supported by a stronger base rather than layered onto incomplete preparation.
BUILD: WEEKS 13–28
The 24-week race-specific phase begins around 9.5 hours per week and progresses toward a peak of approximately 14.5 hours. A 3:1 structure of three build weeks followed by one active-recovery week keeps the program demanding without turning every week into a maximum-load block.
This phase expands beyond basic endurance. VO2 max intervals, anaerobic-threshold training, aerobic-mile development, anaerobic power intervals, power sprints, climbing accelerations, and ATP-PC work provide multiple intensity targets for an athlete who already knows how to train.
SHARPEN: WEEKS 29–36
Now the focus becomes execution. Shanghai’s four-loop bike rewards steady output and repeated control, while the four-lap run punishes athletes who overspend early. Power-based cycling and higher-intensity work give you repeated opportunities to practice producing speed without losing discipline. Swim-technique sessions support efficiency for the two-lap open-water start.
Race preparation is backed by practical decision tools rather than guesswork. Use the Race Predictor Calculator to benchmark likely performance, the Triathlon Fueling Calculator to shape your race nutrition, and the Race Pace Strategy Calculator to map the effort you intend to carry across swim, bike, and run.
You also have personalized email coach support when a progression question, pacing decision, or race-week adjustment needs experienced context.
A shorter plan can prepare a fit athlete. This 36-week blueprint gives an advanced amateur something different: time to build, absorb, sharpen, and arrive at Challenge Shanghai with a deeper performance foundation already in place.
