Who This Plan Is For
This 18-week plan is designed for masters athletes (age 40+) preparing for their first 50K with a 9-hour cutoff.
Weekly Running Structure
This plan is built around three running days plus one dedicated power hiking session. The power hiking day develops the specific strength and endurance needed for climbs and late-race fatigue, while the three running days build aerobic fitness and durability.
Includes Strength Training
This plan includes complete upper and lower body strength training designed specifically for masters runners. The program prioritizes durability, injury resilience, and long-term strength while being carefully structured so it supports—rather than interferes with—running performance and recovery.
Includes Upper Body
Two upper body options are included: a Longevity track focused on strength, posture, and healthy aging, and a Hypertrophy (“Jacked”) track designed to build more muscle size. Choose the option that best matches your goals.
Includes Lower Body
Lower body strength work is designed to build running durability, support injury prevention (prehab), and promote long-term musculoskeletal health for masters athletes.
Includes Fueling & Hydration
This plan includes practical training and race-day fueling and hydration guidance. You’ll practice your nutrition strategy on long runs so it becomes reliable on race day.
Minimum Fitness Requirements to Start This Plan:
You can currently run/hike comfortably for at least 90 minutes
You are running 3–4 days per week
Your current weekly volume is approximately 3.5–4.5 hours
You are healthy and have no current injuries
You are able to complete most of your runs on trails or mixed terrain
If you are currently below these levels, gradually increase your weekly volume and carefully consider extending the early base weeks before progressing.
This plan prioritizes durability, power hiking, and recovery to keep masters athletes healthy while building the specific fitness needed for a successful first 50K.
