Run stronger for longer with controlled threshold training
8 weeks • 4 runs/week • English • Intermediate runners
A focused running lactate threshold training plan for runners with an established base. Practise sustainable effort through progressive tempo and threshold intervals, easy running and recovery. Created by Vietnam-based Gopeaks, with practical guidance for training in heat and humidity.
Is this the right plan for you?
Adults running consistently for at least 8–12 weeks, already comfortable with four runs and about 2.5–3 hours/week, a recent easy 60-minute run and previous controlled tempo/interval experience. Complete beginners and runners returning from injury need a different starting point.
Your 8-week progression
- 32 structured runs and 12 English guides: weekly focus, threshold setup, recovery and your next training block.
- Week 1 establishes rhythm. Week 2 introduces 3 × 5 min below threshold; weeks 3/5/6 build near-threshold work through 3 × 6, 3 × 7 and 3 × 8 min.
- Week 7 practises 2 × 12 min with controlled recoveries. Weeks 4 and 8 are fully easy.
- One quality session in each build week; all other running stays conversational. No mandatory race or maximal test.
A schedule you can assess before buying
2h00–3h05/week • longest run 60 minutes. Run Tuesday, Thursday, Saturday and Sunday; other days allow rest or gentle activity. Preview weeks 3 and 7 for the threshold sessions, recoveries and coaching notes.
Train by current ability
Use a recent valid running threshold, not a desired race time. Pace percentages apply to speed; RPE, breathing and recovery guide adjustments. Easy runs: RPE 2–3/10. Quality work: controlled RPE 5–7, never all-out. Reduce pace in humid heat or on hills. IF/TSS are estimates. This plan does not measure blood lactate, guarantee a threshold gain or replace a complete race-specific half-marathon/marathon plan.
Get started in four steps
- Check the entry requirements and sample weeks.
- Apply the plan to an eight-week block.
- Read START HERE and SETUP; check your running threshold and device targets.
- Log RPE and recovery. Reduce or repeat a week when needed; do not catch up missed intervals or stack another running plan.
