Running VO2max training plan: build controlled aerobic power
8 weeks • 4 runs/week • Intermediate • English • Pace-based structured workouts
Ready for a focused block between race plans? Gopeaks Running VO2max Builder develops high-aerobic-intensity running through progressive intervals, easy endurance and planned recovery. Designed by Vietnam-based Gopeaks with practical guidance for humid heat, hills and busy schedules.
Check your starting point
For adults running consistently for 8–12 weeks, four times and about 2–3 hours weekly. You can run 45 minutes comfortably, have recently completed an easy 60-minute run and have some controlled interval experience. Complete beginners and runners returning from injury need a foundation first.
A clear progression
- Week 1 establishes easy consistency; week 2 introduces 6 × 1-minute repeats.
- Week 3: 5 × 2 min. Week 4: easy recovery.
- Week 5: 5 × 2.5 min. Week 6: 4 × 3 min. Week 7: reduced-load 4 × 2 min.
- Week 8: easy running and an optional 5 km performance check, or an easy 30-minute alternative.
One quality run in each build week; most training stays easy. Each session explains effort, recovery and when to reduce or repeat a week. No sprinting or catch-up sessions.
What you receive
- 31 structured preparation runs and one optional distance-based assessment.
- 12 English guides: eight weekly briefs plus setup, adaptation and assessment instructions.
- Weeks 1–7: 2h00–2h59/week. Longest run: 60 min. Week 8: 65 min plus assessment and its warm-up/cool-down, or 95 min with the easy alternative.
- Tuesday, Thursday, Saturday and Sunday running; other days support recovery.
Train by ability, review honestly
Set your current Run Threshold Pace. The interval guide, 103–108% of threshold speed, is a starting range; use RPE around 8/10 with stable form. It is not a direct measure of vVO2max. Percentages apply to speed, not min/km. Planned IF/TSS depend on your threshold. Structured workouts sync to compatible devices where supported.
VO2max response varies. This plan does not guarantee a percentage gain, watch-score increase or race time. The optional 5 km check measures running performance, not laboratory VO2max. Postpone if ill, injured or unrecovered.
