在马拉松训练中,传统的心率与配速指标常因环境、疲劳与个人体感而有所偏差。而跑步功率(Running Power)是近年马拉松训练的新趋势,能够更精准地量化你的输出,让每一步都高效、可控,真正发挥你的最大潜能!
这份 18 周马拉松跑步功率训练计划,以功率为核心,透过周期化训练,帮助你提升耐力、经济性与比赛配速掌控,确保你在赛道上稳定输出,突破个人极限!
【训练周期】
📍 基础耐力期(8 周)
- 透过长距离低强度训练,提高跑步经济性与有氧基础
- 稳定建立跑步功率区间,确保能量使用效率
📍 进展周(6 周)
- 透过间歇跑训练,提升速度及动作效率
- 加强比赛目标功率下的稳定性与输出效率
📍 竞赛期(4 周)
- 进行模拟比赛强度的训练,强化比赛目标功率下的经济性
- 适应比赛节奏,提高肌耐力与策略执行能力
【适合对象】
- 想透过科学化训练,提升比赛表现的跑者。
- 不想受限于心率与配速,希望更精准掌控训练强度。
- 近两年全马成绩在 4 小时 30 分或半马 2 小时 15 分内,想要通过跑步功率训练突破马拉松个人最佳成绩的跑者。
- 使用 Stryd 跑步功率计为佳。
【训练课表概要】
- 每周会有五次的跑步训练,包括一次间歇训练、一次长跑训练,以及三次的轻松跑或有氧跑训练;另外会安排一到两天的核心力量训练。
- 周间课表大多落在 40~75 分钟,长跑训练安排在周末,主课表最长不超过 2 小时 30 分。
- 课表皆以功率作为训练强度的标准,以时间(非距离)决定训练长度,因此就算是不同速度的跑者,所受到的训练「剂量」都会是相同的。
- 训练强度皆以临界功率作为依据,并定期安排测试,因此训练计划能做到完全的个人化,且不受地形与风的影响。
