Descripción del plan:
Este programa de 12 semanas está diseñado para preparar a corredores/as para completar un medio maratón en su mejor estado de forma. Se estructura en 4 macrociclos de 3 semanas, con un equilibrio entre sesiones de carrera, ciclismo, caminatas activas y fuerza. Todo está basado en percepción de esfuerzo (RPE) para individualizar la carga, adaptándose a diferentes niveles de experiencia. Incluye progresión de volumen (pico 65–70 km/semana), test intermedio de 10 km, tiradas largas específicas y trabajo de velocidad y fuerza muscular.

Requisitos para seguir el plan:

Haber completado previamente al menos 10 km de carrera continua.

Disponibilidad para entrenar 5–6 días por semana, incluyendo sesiones de fuerza y bici.

Acceso a material para el trabajo de fuerza: gimnasio o material en casa.

Capacidad para realizar tiradas largas de hasta 20–22 km antes del plan o en las primeras semanas.

Material básico: zapatillas de running en buen estado, bicicleta (carretera o montaña), pulsómetro opcional.

Disposición para ajustar ritmos según sensaciones, priorizando el RPE indicado.

No presentar lesiones activas al iniciar el plan.

Aprobación médica previa si existen antecedentes de problemas cardiovasculares o musculoesqueléticos.
