5K FAST: Treadmill Speed Sessions for Masters Athletes
This is a focused collection of key treadmill sessions designed specifically for Masters Runners to improve your 5K speed, running economy and ability to hold race pace when fatigue starts to build.
Using the treadmill allows you to control pace precisely, remove distractions such as terrain and weather, and accumulate quality time at, and above, your current 5K speed.
This isn't a high-volume training plan. Instead, it's a collection of purposeful quality sessions that can be added alongside your existing running, triathlon or endurance training.
What you'll work on:
🔹 5K race-pace endurance: becoming increasingly comfortable at your current 5K speed.
🔹 Faster-than-5K running: short, controlled intervals to improve speed and running economy.
🔹 Speed endurance: extending the amount of time you can maintain higher speeds.
🔹 Race-pace strength: holding 5K speed as fatigue begins to accumulate.
🔹 Running economy: learning to stay relaxed, efficient and technically sound at faster speeds.
🔹 Confidence: making race pace familiar rather than something you only experience on race day.
Sessions use simple treadmill speed targets based around your current 5K Speed (kph), making them straightforward to follow regardless of your current ability.
For example, if your current 5K speed is 15kph, a session prescribing 5K Speed + 0.5kph would be completed at 15.5kph.
Most sessions include controlled recoveries, often walking rather than jogging, because the priority is maintaining the quality of the fast running, not making the recovery unnecessarily difficult.
Who is it for?
This plan is ideal for runners and triathletes who already have a reasonable aerobic base and want to add some structured speed work to their training.
It can work particularly well for athletes who:
🔹 Feel comfortable running steadily but struggle when the pace increases.
🔹 Want to improve their 5K or parkrun performance.
🔹 Need more exposure to running at race pace.
🔹 Struggle to judge interval pace outdoors.
🔹 Want a focused block of treadmill training alongside their normal programme.
🔹 Have limited access to a track or reliable flat running routes.
Before starting
You'll need a reasonably accurate idea of your current 5K speed. Ideally, this should come from a recent 5K race, parkrun or hard solo 5K rather than your all-time PB.
Your treadmill speeds throughout the plan are then calculated relative to this number. The goal isn't to survive the fastest possible treadmill session. It's to consistently string together quality repetitions at the correct speed.
Speed is a skill, and the more time you spend running efficiently at race pace, the more comfortable race pace becomes.
