This 8-week Intermediate 5K plan is designed for runners who can already run comfortably for 45–60 minutes and are ready to train with purpose, structure, and confidence.
The plan uses four runs per week, with a clear and sustainable balance of easy running, steady aerobic work, and one focused quality session. Intensity is guided by RPE (Rate of Perceived Exertion), helping runners learn to pace by feel rather than chasing numbers — a skill that transfers directly to racing.
You’ll build aerobic strength, improve running economy, and develop the ability to hold stronger effort for longer, all without excessive fatigue or unnecessary complexity. Long runs are scheduled for Sundays to fit typical UK training routines, with Saturday steady runs providing controlled aerobic support.
This plan avoids extreme intensity and mileage, making it repeatable, realistic, and effective. By the end of the 8 weeks, you’ll feel fitter, more confident, and well prepared to run a faster, more controlled 5K — or step seamlessly into advanced training.
