Beginner 3 km Running Programme – 4 Weeks to Your First Continuous Run
This structured 4-week training plan is designed for absolute beginners or anyone returning to running after a break. If you can walk comfortably for 30 minutes, this programme will guide you safely and progressively to completing a continuous 3 km run.
The plan uses evidence-based approaches, and proven methods to build aerobic fitness while minimising injury risk and improving confidence. Sessions are time-based rather than distance-based, making them easy to follow on any surface — treadmill, road, track, or trail.
You will complete three structured sessions per week, each including a warm-up, clearly defined lesson plan, and a cool-down. Intensity is guided using simple perceived effort cues, so no prior pacing or heart-rate knowledge is required.
