Plan Description
This 10 week Advanced 5K Improver plan is designed for experienced runners who already train consistently and want to take a deliberate step forward in their 5K performance.
The plan uses a balanced structure, combining aerobic volume, threshold development, and race-specific quality to improve both fitness and execution. Sessions are guided by Rate of Perceived Exertion (RPE), encouraging strong internal pacing skills rather than rigid dependence on watch data.
You’ll develop the ability to sustain a high percentage of your aerobic capacity, improve running economy at 5K effort, and sharpen your ability to change pace and finish strongly. Workouts are purposeful and controlled, avoiding unnecessary intensity while still providing a clear performance stimulus. For added aerobic adaptation, you'll find optional 'double run' days, twice per week for runners who feel they're ready to take on the advanced load.
Long runs remain aerobic and supportive rather than exhausting, while quality sessions are carefully placed to maximise adaptation and recovery. The plan is challenging but repeatable, making it suitable for runners targeting a 5K personal best or preparing for competitive events such as parkrun or club races.
By the end of the plan, you’ll feel fitter, sharper, and more confident in your pacing — with a clear sense of how to race a 5K well.
