Threshold Builder Running – 6 Weeks to Improve Sustainable Running Pace
Running fast for a few minutes is one thing. Holding a strong pace over longer efforts is another.
Threshold Builder Running is a six-week block for experienced recreational and ambitious runners. It combines targeted work above your current training threshold with controlled tempo sessions, easy aerobic runs and enough recovery.
WHY THIS MIX? A recent meta-analysis (Peric et al., PeerJ 2026) found that intensity relative to the individual threshold was the most consistent moderator of threshold adaptations, with training slightly above threshold showing larger average gains than training at or below it. The evidence is heterogeneous, though, and it does not mean harder is always better. That is why the hard work is dosed and running load builds deliberately slowly.
WHAT TO EXPECT
- 6 weeks, 4 runs per week, approx. 3:10–4:15 h including optional strength
- 2 quality sessions: Tuesday above threshold (1.5–4 min), Saturday controlled tempo (6–15 min)
- Easy runs with strides and a short mobility routine before every run
- Optional 15 min strength & stability once a week
- Week 4 is a recovery week
- Benchmark in weeks 1, 4 and 6: 3 × 6 min at the same pace, you compare heart rate, RPE and pace fade – not a max test
- Pace and RPE guidance, heart rate optional, no running power device required
- Recovery and fueling advice, shorter B versions for bad days, a short feedback template
SAMPLE WEEK (WEEK 3)
Mon rest · Tue Supra-Threshold 4 × 4 min (55 min) · Wed rest / optional strength · Thu Easy + Strides (45 min) · Fri rest · Sat Sustainable Pace 2 × 12 min (60 min) · Sun Easy Endurance (70 min)
REQUIREMENTS
Regular running with at least three runs per week, experience with structured sessions and a recent performance (e.g. a 10K time from the last 8 weeks) from which you set your threshold pace in TrainingPeaks. Not for beginners, acute injuries or a return straight after a long break.
WHAT THIS PLAN IS NOT
A threshold pace estimated from races is not a measured lactate threshold. This is a standardised plan and does not replace an individual performance assessment. No plan can guarantee a specific improvement.
