10K FAST: Treadmill Speed Sessions
10K FAST is a focused collection of key treadmill sessions designed to improve your 10K speed, threshold endurance, running economy and ability to hold race pace when fatigue starts to build.
Using the treadmill allows you to control pace precisely, remove distractions such as terrain and weather, and accumulate quality time at, and around, your current 10K speed.
This isn't a high-volume training plan. Instead, it's a collection of purposeful quality sessions that can be added alongside your existing running, triathlon or endurance training.
What you'll work on:
๐น 10K race-pace endurance: becoming increasingly comfortable at your current 10K speed.
๐น Threshold endurance: improving your ability to sustain a strong, controlled effort for longer.
๐น Faster-than-10K running: controlled intervals to improve speed and make 10K pace feel more manageable.
๐น Race-pace strength: maintaining 10K speed as fatigue accumulates.
๐น Running economy: staying relaxed, efficient and technically sound at faster speeds.
๐นPace changes: developing the ability to change gears and then settle back into race rhythm.
๐นConfidence: making 10K race pace familiar rather than something you only experience on race day.
Sessions use simple treadmill speed targets based around your current 10K Speed (kph), making them straightforward to follow regardless of your current ability.
For example, if your current 10K speed is 14kph, a session prescribing 10K Speed + 0.5kph would be completed at 14.5kph.
Recoveries are deliberately controlled. Some sessions use easy jogging while others use walking, depending on the purpose of the workout. The priority is always maintaining the quality and consistency of the faster running rather than making the recovery unnecessarily difficult.
Who is it for?
๐น 10K FAST is ideal for runners and triathletes who already have a reasonable aerobic base and want to add structured, 10K-specific speed work to their training.
๐น It can work particularly well for athletes who:
๐น Can run comfortably for longer periods but struggle when the pace increases.
๐น Want to improve their 10K race time.
๐น Tend to fade during the second half of a 10K.
๐น Need more exposure to running at race pace.
๐น Want to improve their threshold and speed endurance.
๐น Struggle to judge interval pace consistently outdoors.
๐น Want focused treadmill sessions alongside their normal training.
๐น Have limited access to a track or reliable flat running routes.
Before starting
You'll need a reasonably accurate idea of your current 10K speed. Ideally, this should come from a recent 10K race, hard solo effort or realistic current race prediction rather than your all-time PB.
Your treadmill speeds throughout the sessions are then calculated relative to this number.
The goal isn't to survive the hardest possible treadmill workout. It's to consistently string together quality repetitions at the correct speed.
10K performance isn't simply about being able to run fast, it's about being able to stay fast when the legs start getting tired.
Run fast. Run efficiently. Hold it for longer.
That's 10K FAST.
