5 km to 10 km Running Programme – Build Endurance with Confidence

This structured 8-week training programme is designed for runners who can comfortably complete a 5 km run and want a clear, realistic pathway to achieving a continuous 10 km. It removes guesswork and replaces it with a progressive, evidence-based approach to building endurance safely.

The plan includes three purposeful sessions per week, balancing easy running, controlled steady efforts, and a gradually extending long run. Most training is completed at an easy, conversational pace, ensuring aerobic fitness improves while minimising injury risk and excessive fatigue.

Distance and workload increase gradually, with planned consolidation to help your body adapt and maintain consistency. Sessions are easy to follow, adaptable to road, treadmill, track, or trail, and guided by simple perceived effort cues rather than complex pacing or heart-rate targets.

By the end of the programme, you will be prepared to complete a continuous 10 km run at a sustainable pace, with a strong endurance base to support future goals such as improving your 10 km time, progressing to longer distances, or entering your first race.
