Plan Description
Welcome! Whether you’re training for a 5k in the pool or open water, this plan is designed to guide you there. Workouts begin around 2,000 yards/meters (depending on the pools you have access to) and gradually progress to 5,000. The goal here is to help you build endurance while maintaining form, rhythm, and confidence — setting you up for a strong, successful 5k swim.
Before You Start
This plan assumes you already have a basic foundation in swimming.
It is not a “couch to 5k” swim program — because realistically, that doesn’t safely exist. If you’re newer to swimming, I recommend starting with a shorter-distance goal (¼ mile, ½ mile, or a 1k pool swim) before progressing to this program.
A few things to know:
3 swims per week are included: one speed-focused session, one long-distance session, and one technique/drill/recovery session.
This program is aimed at helping you finish your first 5k, not hit a PR or chase a specific pace. You can use the speed workouts to improve pace if you are using this plan with a time goal in mind.
You can follow this plan whether your goal swim is in the pool, in open water, part of a race/sanctioned event, or simply a personal milestone. Make swimming work for YOU.
How This Plan Works
The plan is periodized into three 4-week phases:
Weeks 1–4: Foundations
Establish comfort, confidence, and consistency in the water. This sets the stage for longer sets later on. Week 4 is a slightly lower increase in volume as a slight “de-load”.
Weeks 5–8: Building Distance
Increase volume across sessions and weekly totals. If you’re doing an open-water 5k, this is the phase to begin incorporating open-water practice when possible. Week 8 is a slightly lower increase in volume as a slight “de-load”.
Weeks 9–12: Peak & Taper
The most challenging portion. One or two workouts will approach the 5k distance, followed by a two-week taper focused on mental preparation and gear testing.
Workout Types & Ordering
Workouts are presented as:
Workout 1: Speed
Workout 2: Distance
Workout 3: Drills/Recovery
But the order is flexible.
If distance swims fit best on weekends for you, adjust the order — your success won’t depend on sticking to the exact sequence.
If substituting an open-water swim, replace either the distance or drill/recovery workout. Speed sets are most effective (and safest) in the pool.
A few structural notes:
Total weekly volume starts around 6,900 yards/meters and increases about 10% per week.
This plan uses rest intervals rather than strict send-offs so it’s accessible for a wider range of swimmers. Rest also gives you space for hydration, nutrition, and checking in with your body — all key to a successful 5k.
Equipment
Recommended gear includes: Kickboard, Fins, Pull buoy, Paddles.
If you need to modify sections because you don’t own one of these, that’s totally fine. Simply shift your mental focus to the skill that segment is meant to develop (pull strength, body position, kick rhythm, hand entry, etc.). There’s always a way to adapt the intent of the workout.
