OCR Level 1: 3–8 Miles
A nine-week running and strength plan for adults with an established four-run-per-week base, a comfortable 40-minute easy run or run/walk, and familiarity with the strength movements. This is general OCR preparation; obstacle skills and event demands vary.
Schedule and progression
Weeks 1–8 contain four runs and two strength sessions, with Monday off. Tuesday provides controlled faster running; Thursday, Friday and Sunday are aerobic. Training time builds from 3:53 to a peak of 4:39 per week. Consolidation weeks 3 and 6 reduce the load to 3:03 and 3:22. Week 8 tapers to 2:50. Race week contains 48 minutes of running plus an optional 15-minute familiar Friday primer; race time is additional and varies. No race-week strength.
The longest easy run reaches 60 minutes. For an eight-mile or technical event expected to take substantially longer, enter with relevant terrain, time-on-feet and obstacle experience, or choose a longer preparation block. This plan is not a progression from no running and does not guarantee race readiness or injury prevention.
Intensity and recovery
Aerobic builders use full ranges of running threshold heart rate, with easy effort and conversation as checks. Set a current, validated running LTHR in TrainingPeaks; do not use maximum HR or cycling thresholds. Short faster efforts use RPE because heart rate lags. Most running is conversational; efforts are controlled rather than maximal. Reduce or replace sessions when soreness, fatigue or terrain warrant it. Do not add missed hard work.
Strength and equipment
Strength sessions specify preparation, sets or rounds, repetitions, rest, repetitions in reserve and cooldown. Use familiar, controlled exercises and suitable loads, with scaling options. Equipment includes a stable low step, suitable support for push-ups, rowing resistance and carry weights. Qualified instruction is appropriate for unfamiliar movements and obstacles; practice technical skills while fresh.
Using the plan
Running sessions have structured builders. Strength and notes contain manual instructions; this is not a claim that every session exports to every device. Device support for intensity ranges and RPE varies. The supplied RPE and Training Zones PDFs are attached to every entry. Planned TSS and IF were removed from revised running sessions because the old pace-derived estimates no longer match; displayed zero TSS does not mean zero training load. Individual coaching or monitoring is not included by default.
