Plan Description
4-Week Strength Plan – Endurance Support Phase
This 4-week strength block is designed to support your current endurance training as you prepare for upcoming events. The primary goal is not to build maximum strength, but to maintain strength, improve durability, and reinforce movement quality while your run and bike volume increase.
You will complete three strength sessions per week, each with a specific role:
Day 1 – Lower Body Durability: Focused on building stability and strength through the hips, knees, and posterior chain. This session reinforces single-leg control and helps protect against common overuse issues in running and cycling.
Day 2 – Upper Body + Trunk: Designed to improve posture, upper body strength, and core stability. This supports efficient movement patterns on the bike and during running, especially as fatigue builds.
Day 3 – Full Body Circuit: A light, controlled circuit to promote movement quality, coordination, and overall work capacity without creating excessive fatigue. This session should feel smooth and controlled—not exhaustive.
Execution Guidelines:
All strength work should be performed with control and proper form—no rushed or sloppy reps.
You should consistently finish sessions feeling better than when you started, not fatigued or depleted.
Leave 2–3 reps in reserve on most sets. Avoid training to failure.
If you experience any knee, hip, or back discomfort, adjust range of motion, reduce load, or substitute movements as needed.
Key Focus Areas:
Joint stability (especially knee and hip)
Posterior chain strength (glutes, hamstrings)
Core control and anti-rotation strength
Movement efficiency under low fatigue
This plan is meant to work alongside your endurance training, not compete with it. Prioritize how your body feels during runs and rides—if strength work begins to negatively impact those sessions, adjustments should be made.
Consistency and quality execution over these four weeks will help you stay healthy, move efficiently, and perform at a higher level when it matters most.
