12-Week Bodyweight Strength Base for Cyclists
Build a consistent off-bike strength routine with three challenging bodyweight sessions per week. This strength-only plan is for intermediate cyclists who already know the basic movements and want a defined base-phase program without a conventional gym.
Who This Plan Is For
- Intermediate cyclists with prior bodyweight strength experience
- Athletes comfortable with squats, lunges, push-ups, rows, and scaled pull-up or dip variations
- Riders able to complete three nonconsecutive strength sessions per week
- Cyclists who will adjust their riding load to recover from the additional strength work
Training Commitment
- Length: 12 weeks
- Frequency: three strength sessions per week
- Average strength time: 2 hours 37 minutes per week
- Longest scheduled session: 60 minutes
What the Workouts Include
Sessions use push-pull pairings, bodyweight circuits, repetition-based sets, trunk work, and short conditioning finishers. Programmed movements include squats, lunges, push-ups, dips, pull-ups or chin-ups, inverted rows, pelvic peels, planks, mountain climbers, and burpees.
Equipment
- Exercise shoes and a timer
- A secure pull-up or chin-up setup is strongly recommended
- A stable setup for rows and dip variations
- An exercise mat, towel, water bottle, and foam roller as needed
This is a demanding strength plan, not a beginner challenge. It assumes you can perform or have already selected safe versions of the listed movements, and it does not teach exercise technique. The plan contains strength workouts only and does not prescribe cycling sessions.
Serious goals. Real lives. Structured training that respects both.
