Build the foundation for stronger cycling
This 12-week Intermediate plan develops aerobic endurance, power durability, and core stability before a more race-specific build. It is the lower-average-volume Foundation option in the KyleCoaching base-training range and uses power-based cycling workouts.
Best fit
- You already ride consistently and understand FTP and power zones.
- You have a power meter or smart trainer.
- You can complete four to six bike sessions per week.
- You want a general cycling foundation rather than an event-specific plan.
- You are prepared for training volume to increase substantially in Weeks 9–11.
Training commitment
The TrainingPeaks calendar averages 7 hours 23 minutes of timed training per week and ranges from 4 hours 30 minutes to 11 hours 55 minutes. Timed bike volume averages about 6 hours 38 minutes per week, ranges from 3 hours 45 minutes to 11 hours 10 minutes, and includes a longest ride of 4 hours 30 minutes.
Each week also includes three timed 15-minute core sessions. Daily 10–15-minute flexibility entries are untimed, and Weeks 1–8 include an untimed 1–2-hour social endurance ride. Those items are not included in the totals above, so budget additional time if you complete the calendar exactly as written.
How the 12 weeks progress
- Weeks 1–3: establish the first foundation block with aerobic-capacity intervals, sweet-spot work, endurance rides, and progressive long rides.
- Week 4: reduce timed training load and recover.
- Weeks 5–7: rebuild volume, then introduce over-under and threshold work.
- Week 8: complete a second reduced-load week.
- Weeks 9–11: complete the highest-volume block with six rides per week, threshold and tempo work, and long rides progressing from 3 to 4.5 hours.
- Week 12: reduce volume and complete an FTP test to set the next training block.
What is included
- Power-based structured cycling workouts.
- Endurance, sweet-spot, threshold, over-under, and aerobic-capacity sessions.
- Three 15-minute core-stability sessions each week.
- Daily flexibility guidance and scheduled recovery days.
Equipment
- A power meter or smart trainer.
- A cycling computer or compatible training app.
- Open floor space or a mat for core and flexibility work.
This is a self-guided foundation plan. It does not promise a specific FTP increase or race result. If the later volume is beyond your current training history, repeat a lower-volume week or choose a lower-volume plan before continuing.
Serious goals. Real lives. Structured training that respects both.
KyleCoaching helps masters and time-constrained cyclists build endurance, raise FTP, develop race-specific power, and stay durable without treating recovery, work, and family as rounding errors.
