Build cycling endurance with heart-rate-guided riding and progressive gym strength
This 14-week road-cycling plan combines structured, predominantly sub-threshold riding with scheduled gym strength, conditioning, field testing, and recovery. It is designed for intermediate cyclists who train by heart rate and want a complete base block before moving to event-specific work.
What you will train
- Aerobic endurance through heart-rate-guided Zone 2 riding.
- Cadence, force, hills, strength endurance, and short strength-sprint work as the plan progresses.
- Full-body strength using circuit work, foundational gym lifts, and later lower-repetition lifting.
- Training-zone checks through scheduled field-test workouts.
How the 14 weeks progress
- Weeks 1–2: Pre-base preparation, aerobic riding, and introductory full-body circuits.
- Weeks 3–6: Early Base, with cadence-focused endurance riding, gym-base lifting, and a recovery week.
- Weeks 7–10: Mid Base, adding force work, hills, and progressive full-body strength before another recovery week.
- Weeks 11–14: Late Base, with the highest riding volume, strength-endurance work, and a final recovery week.
Weekly commitment
TrainingPeaks displays 3 hours 21 minutes to 13 hours 43 minutes per week, averaging 8 hours 14 minutes per week across the plan. Bike time averages 5 hours 31 minutes per week, with a longest ride of 3 hours. Planned weekly TSS ranges from 129 to 468.
- Two to five bike sessions per week.
- Two to five strength or conditioning entries per week.
- Recovery weeks in Weeks 6, 10, and 14.
Important: Weeks 3–5 contain three untimed gym sessions per week, and Week 12 contains two untimed dynamic-adaptation sessions. Your actual training time will therefore be higher than the displayed total in those weeks. The highest-volume build weeks contain five rides and up to five strength or conditioning entries without a scheduled day-off card.
Equipment and requirements
- A heart-rate monitor. A power meter is not required.
- A road bike, indoor trainer, or both. Structured bike workouts can be used indoors or outside with a compatible device.
- Gym access for barbell, rack, bench, dumbbell, leg-press, and cable or pulldown movements.
- Access to a box or step, rings or a suspension setup, and a sled for selected conditioning sessions.
Is this plan right for you?
Choose this plan if you already tolerate structured endurance training, have basic resistance-training experience, and can accommodate the high-volume build weeks. This is not a low-volume beginner plan. If you need a shorter schedule, power-based targets, or a core-only strength component, choose the corresponding KyleCoaching plan instead.
Serious goals. Real lives. Structured training that respects both.
KyleCoaching helps masters and time-constrained cyclists build endurance, raise FTP, develop race-specific power, and stay durable without treating recovery, work, and family as rounding errors.
