OZIM Academy | INDOOR - Build Your Base | 8 Weeks | Foundation
Turn occasional rides into consistent training. This eight-week plan helps you build endurance, control your effort and gradually become comfortable with longer indoor rides. Three cycling sessions each week are supported by a short strength session and optional yoga.
WHO IS THIS PLAN FOR?
This plan is for beginner and intermediate riders who can already cycle comfortably for around an hour and want a clear structure for building their base.
You should know how to operate your trainer, start a workout and save your ride. If connecting devices, reading workout blocks or controlling intensity is still unfamiliar, start with OZIM Academy INTRO.
Choose this plan if you want to develop consistency and endurance with three rides per week. Check that the starting volume fits your current routine: the first week includes 2 hours 45 minutes of cycling, plus strength and optional yoga.
This is a base-building plan without a specific target race.
YOUR WEEKLY ROUTINE
Monday: 20-30 minutes of strength training.
Tuesday: a reference session or controlled tempo work.
Wednesday: 15 minutes of optional yoga.
Thursday: an easy endurance ride or cadence practice.
Friday: rest.
Saturday: a longer endurance ride.
Sunday: rest.
Total scheduled time ranges from 3 hours 5 minutes to 4 hours 15 minutes per week, including optional yoga. The longest ride is 90 minutes.
WHAT WILL YOU PRACTISE?
- Maintaining a steady, comfortable endurance effort.
- Changing cadence and intensity smoothly.
- Completing controlled tempo intervals.
- Pacing longer rides without starting too hard.
- Connecting power data with breathing and perceived effort.
- Including strength, mobility and recovery in your routine.
The first three weeks gradually increase the workload. Week 4 is lighter. Weeks 5-7 build on that foundation, with the longest ride reaching 90 minutes. The final week reduces volume and repeats the opening reference session.
WHAT IS INCLUDED?
- 24 cycling sessions with structured power targets.
- 8 short strength sessions.
- 8 optional yoga sessions.
- Workout purposes, execution guidance and fuelling advice.
- Written instructions for strength exercises and yoga positions, without requiring YouTube videos.
- An introduction to each training week.
WHAT DO YOU NEED?
A bicycle with a suitable trainer, or an indoor bike that allows you to follow the prescribed efforts. To use the power targets, you need a power reading and an appropriately configured FTP.
Use a compatible device or training application, such as TrainingPeaks Virtual or Zwift. Before starting, check your account connections, equipment compatibility and workout availability in your chosen application. Third-party subscriptions are not included.
For strength and yoga, prepare a mat and any equipment listed in the individual session descriptions. For indoor rides, have a drink, towel and fan ready.
HOW TO USE THE PLAN
Read each workout description before starting. Follow the prescribed targets while also paying attention to breathing, perceived effort and how you feel. Easy rides should remain easy.
If you miss a session, do not combine workouts to catch up. Return to the schedule and preserve recovery time. When moving sessions, avoid placing demanding workouts on consecutive days.
Yoga is optional. Strength sessions should finish with reserve and should not leave you too sore to complete the cycling sessions comfortably.
This is a ready-made plan for independent use. It does not include individual coaching, ongoing analysis of your results or personalised calendar adjustments.
At the end of eight weeks, review your consistency, comfort on longer rides and ability to control your effort. Use those observations, together with the entry requirements of your next plan, to choose the next stage.
